Turmeric Extract vs Haldi: Curcumin, Absorption and Dose

Turmeric (haldi) powder is about 2 to 5% curcumin. A 95% curcuminoid extract concentrates it roughly twenty-fold, but curcumin is poorly absorbed on its own, and high-dose supplements carry rare liver-injury reports.

Part of How to choose a greens powder in India. Related: Daily Greens, a daily nutrition supplement.

Short answer: haldi, the turmeric in your kitchen, is only about 2 to 5% curcumin by weight. A turmeric extract standardised to 95% curcuminoids is roughly twenty times more concentrated. Curcumin is poorly absorbed when taken alone, so how it is formulated matters as much as the dose. Research on curcumin is large but mixed, and high-dose turmeric supplements have been linked to rare cases of liver injury, so more is not better.

Key takeaways

  • Turmeric is Curcuma longa root. Curcumin and two related compounds are together called curcuminoids.
  • Kitchen haldi is 2 to 5% curcumin. A 95% extract carries about 950 mg of curcuminoids per gram.
  • Curcumin on its own is poorly absorbed. Black pepper (piperine), fat and special formulations raise blood levels.
  • Studies mostly used 500 to 2,000 mg of curcuminoids a day for a few weeks to a few months.
  • Rare liver injury has been reported with turmeric supplements, more often with high doses and absorption-boosted products.

What is the difference between haldi powder and turmeric extract?

Haldi (turmeric powder) Turmeric extract, 95% curcuminoids
What it is Dried, ground root Root extracted with solvent and concentrated
Curcumin content About 2 to 5% About 95% curcuminoids
Curcumin in 1 g 20 to 50 mg Around 950 mg
Other compounds Essential oils (turmerones), starch, fibre Mostly curcuminoids; most oils removed
Typical use Cooking, a pinch to a teaspoon a day Measured supplement doses

A teaspoon of haldi (about 3 g) gives roughly 60 to 150 mg of curcumin. Getting to the 500 mg or more used in most trials from kitchen turmeric alone would take several tablespoons a day, which is why studies use extracts.

Why is curcumin poorly absorbed?

Curcumin does not dissolve well in water, is broken down quickly in the gut and liver, and leaves the body fast. Taken alone, very little reaches the blood as free curcumin. Three things change that:

  • Piperine, from black pepper. A small early study found 20 mg of piperine raised curcumin blood levels many times over. Piperine also slows how the liver clears some medicines, which is a reason for care if you take regular medication.
  • Fat. Curcumin dissolves in fat, which is one reason haldi cooked in oil or ghee is better absorbed than haldi stirred into water.
  • Formulations such as phytosomes, micelles and nanoparticle versions, sold under brand names, each with their own absorption claims and their own studies.

Higher absorption is not automatically better. Several of the liver-injury reports involved products designed to raise absorption.

What does the research on curcumin show?

There are hundreds of human trials, and their quality varies. The most consistent area is joint discomfort, where several reviews found modest benefit over placebo. Trials on markers of inflammation, blood lipids and mood show mixed results. Many studies are small, short and funded by ingredient makers, and different trials used different formulations, so their results do not transfer neatly from one product to another.

The honest summary: curcumin is one of the most studied plant compounds, and the evidence is real but modest. In India turmeric supplements are sold as food supplements and may not claim to treat or prevent any disease.

How much turmeric extract do people take?

Trials commonly used 500 to 2,000 mg of curcuminoids a day, split into one or two doses, for four to twelve weeks. Take it with a meal that has some fat. If a label gives only the weight of turmeric extract, check the standardisation figure to work out how much curcumin you are actually getting.

Is turmeric safe every day?

In food amounts, yes. As a supplement, most people tolerate it, with stomach upset the most common complaint. The caution is liver injury: case reports in several countries describe hepatitis linked to turmeric or curcumin supplements, usually resolving after stopping. It is rare, but stop and see a doctor if you notice yellowing skin or eyes, dark urine, itching or unusual tiredness.

Check with a doctor before taking a turmeric supplement if you:

  • take blood thinners or antiplatelet medicine, because curcumin may add to their effect;
  • have gallstones or a bile duct problem;
  • have liver disease, or take medicine processed by the liver, especially if the product contains piperine;
  • are pregnant or breastfeeding, or are buying it for a child;
  • have surgery planned.

What to check on a turmeric supplement label

  • Standardisation. Look for a figure such as "95% curcuminoids". "Turmeric 500 mg" with no figure could be plain powder.
  • Piperine or an absorption system, and how much. Know what you are taking, especially if you are on medication.
  • Heavy metals. Turmeric has a history of adulteration with lead chromate to brighten its colour. A batch test for lead matters more for turmeric than for most ingredients. What heavy metal testing covers.
  • Named on its own line, not inside a proprietary blend.

Where SWATVA stands

Daily Greens includes turmeric extract standardised to 95% curcuminoids, named on its own line in the ingredient ledger. It is one plant ingredient among several, at a supporting amount, not a high-dose curcumin product, and we make no claim for it on its own. Every batch is tested for heavy metals and microbial limits before release. If you already take a curcumin supplement, count both.

Turmeric and curcumin: what people search, answered

Turmeric benefits for skin, joints and immunity

Curcumin, turmeric's main compound, has the most consistent trial results for joint discomfort, where reviews found modest benefit. Evidence for skin, immunity and inflammation markers is mixed. Haldi in food is a healthy habit; supplements are concentrated and need more care.

Turmeric side effects and liver cautions

Stomach upset is the most common. Rare liver injury has been reported with turmeric and curcumin supplements, more often at high doses or with absorption boosters. Stop and see a doctor if you notice yellow skin or eyes or dark urine.

How much turmeric per day?

Studies used 500 to 2,000 mg of curcuminoids a day. A teaspoon of haldi gives about 60 to 150 mg of curcumin.

Turmeric with black pepper and milk (haldi doodh)

Black pepper (piperine) and fat raise curcumin absorption. Haldi doodh with a pinch of pepper is a sensible kitchen version. Piperine also changes how the liver handles some medicines, so ask your doctor if you take regular medication.

Turmeric empty stomach, morning or night?

With food is gentler on the stomach and better absorbed. Time of day matters less than taking it with a meal containing fat.

Common questions

How much curcumin is in turmeric powder?

Kitchen turmeric (haldi) is roughly 2 to 5% curcumin, so a 3 g teaspoon gives about 60 to 150 mg. A 95% curcuminoid extract gives around 950 mg per gram.

Why take turmeric with black pepper?

Curcumin is poorly absorbed alone. Piperine from black pepper raised curcumin blood levels many times over in an early study, but it also slows how the liver clears some medicines, so ask a doctor if you take regular medication.

Is it safe to take turmeric supplements every day?

Most people tolerate them, but rare liver injury has been reported, more often with high doses and absorption-boosted products. Stop and see a doctor if you notice yellow skin or eyes, dark urine or itching.

How much turmeric extract should I take?

Trials mostly used 500 to 2,000 mg of curcuminoids a day with food for a few weeks to a few months. Follow the label and check the standardisation figure.

Is turmeric good for skin?

Haldi has a long tradition in skin care. Evidence that turmeric supplements improve skin is limited and mixed.

Can I take turmeric every day?

In food amounts, yes. For supplements, follow the label and watch for signs of liver trouble.

Is turmeric milk good at night?

Haldi doodh is a comforting habit; fat and a pinch of black pepper help absorption. Time of day matters less.
