Do you need supplements if you eat healthy? Which ones are worth it in India

An honest guide to whether supplements are a waste of money: which ones Indians commonly need, which are hype, what men and women should consider, how to check a supplement is safe, and how to build a simple daily routine.

Part of Four questions to pick one. Related: Daily Greens and Signal.

Akanksha Singh

Short answer: many supplements are a waste of money, and food comes first. But in India a few gaps are common even in people who eat well: vitamin B12 (especially vegetarians), vitamin D, iron in women, iodine, and fibre. Supplement for the gaps you have, ideally confirmed by a blood test, and skip the rest.

Are supplements a waste of money?

Often, yes: megadose vitamins you do not need, "detox" teas, fat burners, proprietary blends with token amounts. Not when they fix a real shortfall. The question is never "supplements or not" but "which gap, which dose, which proof".

Do I need supplements if I eat healthy?

Possibly fewer than you think, but probably not zero. A healthy vegetarian Indian diet can still be low in B12 and vitamin D. Office life means little sun. Many people eat far below 25 to 30 g of fibre a day. And "healthy" on paper often means irregular in practice.

Daily supplements most Indians should consider

Nutrient Who needs it most
Vitamin B12 Vegetarians, vegans, people on metformin or antacids, over-50s
Vitamin D Indoor workers, city dwellers, darker skin, older adults
Iron Menstruating women, if tested low
Fibre Anyone eating mostly refined grains and little produce
Omega-3 (DHA) Vegetarians who eat no fish
Calcium Low-dairy diets, older women
Folate Women planning pregnancy (doctor-led)

Best supplements for Indian men

Vitamin D, B12 if vegetarian, omega-3 if no fish, and fibre. Skip iron unless tested low. Ignore "testosterone booster" claims.

Best supplements for Indian women

Vitamin D, B12, iron and folate (tested), calcium if dairy is low, and fibre. After menopause, calcium and vitamin D matter more and iron less.

Which supplements to skip

  • Fat burners and "detox" teas.
  • Megadose vitamins far above the requirement.
  • Biotin for hair unless deficient.
  • Anything with a proprietary blend or no FSSAI licence number.

Are Ayurvedic supplements safe?

Many herbs, like ashwagandha, tulsi and turmeric, have good safety records at normal doses. Risks come from unlabelled products, heavy metals in poorly made bhasma or rasa preparations, and interactions with medicines. Choose products that name the extract, standardisation and batch tests.

How to check a supplement is safe

  1. An FSSAI licence number you can verify.
  2. Every ingredient and amount named, no proprietary blend.
  3. A certificate of analysis for heavy metals and microbes.
  4. Doses near the daily requirement, not ten times it.
