Muscle soreness, DOMS and cramps: post-workout recovery that works

What causes DOMS, slow recovery and muscle cramps after the gym, what to eat and drink post-workout, which supplements have evidence (protein, creatine, tart cherry, magnesium, taurine, electrolytes), and when soreness is a warning sign.

Part of Caffeine alternatives for focus. Related: Signal, a focus and clarity supplement.

Short answer: recovery is mostly protein, carbs, fluids with electrolytes, and sleep. Soreness one to three days after a new or harder workout (DOMS) is normal. A few ingredients, like tart cherry, taurine and creatine, have small studies on soreness and recovery. Cramps are usually fatigue and fluid loss, not just low magnesium.

What is DOMS and why am I so sore?

Delayed onset muscle soreness peaks 24 to 72 hours after unfamiliar exercise, especially lowering movements like squats, downhill running and the down phase of curls. It is micro-damage and inflammation, and it fades as your body adapts. Lactic acid is not the cause.

Why is my recovery after the gym slow?

  • Too little protein (aim for 1.2 to 1.6 g per kg of body weight if you train).
  • Short sleep: muscle repair happens during deep sleep.
  • Training the same muscles hard every day.
  • Under-eating overall.
  • Low vitamin D or iron, common in India.

Best drink for post-workout recovery

  • Water plus electrolytes after sweaty sessions: nimbu-namak pani, coconut water, or ORS after heavy sweat.
  • Milk or a whey/plant protein shake for 20 to 30 g of protein.
  • Carbs if you train again within a day: banana, poha, rice.

Supplements for muscle soreness and recovery: the evidence

Ingredient What research shows
Protein (whey, plant) Strong evidence for muscle repair when diet is short
Creatine Strong evidence for strength; some for recovery
Tart cherry Small trials: less soreness and faster strength recovery
Taurine Small trials: less muscle damage markers and soreness
Magnesium Helps if intake is low; little effect otherwise
Coconut water Rehydration similar to sports drinks for mild sweat
Curcumin Small trials on soreness, mixed

Muscle cramps: causes and what to drink

Exercise cramps are mostly muscle fatigue, with dehydration and sodium loss contributing. Night cramps are common with age, pregnancy and some medicines. Stretch the muscle, sip fluid with salt, and build fitness gradually. Magnesium helps cramps in some pregnant women in trials, but not most adults. Frequent cramps with weakness, swelling or dark urine need a doctor.

When soreness is a warning sign

Severe pain, swelling, a muscle that feels very tight, or dark cola-coloured urine after an extreme workout can mean rhabdomyolysis. Go to a hospital.
